Exercise technique
- Side-lying
Lie on your side on a flat bench and comfortably support your head with your free hand.
- Upper arm
Keep the top upper arm fixed beside your torso.
- Elbow
Bend the elbow 90 degrees and point your forearm forward, parallel to the floor.
- Light load
Grasp the dumbbell with a straight wrist and thumbs-wrapped grip.
- Rotate outward
Keep the upper arm still and raise your forearm toward the ceiling in a semicircle.
- Top limit
Pause briefly at a comfortable upright forearm position without forcing your shoulder.
- Lower
Slowly return the dumbbell to the start; repeat with your torso fixed on its side, then switch arms.
Key technique points
- Maintain side-lying support.
- Keep your elbow beside your torso.
- Do not change your elbow angle.
- Rotate the forearm outward through the shoulder.
- Keep your wrist straight.
- Use very light resistance.
Common mistakes
Only turning the hand
Do not rotate the dumbbell solely by changing palm direction; let the forearm rise around the shoulder axis.
Rolling backward
Do not turn your chest toward the ceiling while lifting; keep your torso fixed on its side.
Lifting the elbow away
Do not lift your upper arm from your ribs toward shoulder height; maintain rotation with the arm close.
Adding elbow flexion
Do not curl the dumbbell toward your shoulder; keep the right-angle elbow bend fixed.
Curling the wrist
Do not bend your hand toward your forearm to complete the ascent; carry the load with a neutral wrist.
Forcing a heavy load
Do not use torso assistance to reach the final angle; choose a dumbbell you can control comfortably through external rotation.
